A handful of supplements work. Most of the shelf does not.

The supplement industry is very good at telling you that a plausible mechanism is the same thing as a proven result. A compound activates a pathway in a cell culture, or nudges a hormone in a small trial, or increases fat oxidation for ninety minutes, and that becomes a product claim about your physique.

This course works through six categories in order of how strong the evidence actually is, so you finish with a realistic ranking rather than a shopping list. Along the way it deals directly with the questions people are usually too embarrassed to ask: whether protein harms your kidneys, whether creatine causes hair loss, whether the beta-alanine tingle means anything, and why a fat burner that feels powerful may simply be adulterated.

  • Understand the difference between a biomarker moving and a person getting stronger, leaner or faster.
  • Learn why the honest comparison is rarely supplement versus nothing, but supplement versus adequate food.

A nutrient can be biologically necessary without providing any additional benefit when you already eat enough of it.

BCAAs are essential amino acids. Glutamine is the most abundant free amino acid in your blood and muscle. Both are genuinely important to human physiology, and both are usually poor supplement purchases for a healthy person already eating adequate protein.

That gap between “important in the body” and “useful in a tub” is one of the most reliable places supplement marketing goes to work, and once you can see it you will see it everywhere.

The honest ranking

Not every supplement deserves the same confidence

One of the first things the course does is sort these products by the strength of the human evidence behind them, rather than by how loudly they are marketed.

Well supported

Creatine monohydrate, protein, caffeine

Decades of randomized trials and multiple meta-analyses behind them. The benefits are real, reasonably consistent, and consistently smaller than the advertising suggests. The course covers what each one does, who actually needs it, and where the returns flatten out.

Situational

Beta-alanine

A legitimate but event-specific supplement. It has clear effects on muscle carnosine and meaningful benefits for certain hard, sustained efforts, while showing little for short sprints, maximal strength or body composition. Matching it to the demand is the whole skill.

Usually redundant

BCAAs and glutamine

Strong biological stories, weak practical value for people already eating enough complete protein. The course explains why activating a muscle-building signal without supplying the full set of building materials produces an incomplete response.

Oversold and higher risk
